Source of protein at every meal: “Protein requires more energy – about 25 per cent more energy – to digest compared to fat and carbohydrates,” D’Ambrosio says. “This is why it is important to have one source of protein at every meal to help feel full until the next meal or snack.” However it’s important to note that our body still needs carbs as it’s the body’s main fuel source, she adds.

A study in Finland looked at sets of identical twins and discovered that in each set of siblings, the twin who slept less had more visceral fat. If you do nothing else differently, just getting an extra half hour of shuteye will make all the difference. If you’re chronically sleep deprived, don’t be surprised if you gain a few pounds without eating a morsel of extra food. “A lack of sleep can cause several metabolic problems,” says nutritionist Seth Santoro. “It can cause you to burn fewer calories, lack appetite control and experience an increase in cortisol levels, which stores fat.” Lack of sufficient sleep—under the recommended seven to nine hours a night for most adults—also leads to impaired glucose tolerance, a.k.a. your body’s ability to utilize sugar for fuel. “We all have those less-than-adequate nights of sleep,” says nutritionist Lisa Jubilee. “But if it’s a regular thing, you’re better off lengthening your night’s sleep than working out, if fat loss or weight maintenance is your goal.”
Muscle burns more calories than fat. So will building more muscle not boost your metabolism? Yes, but only by a small amount. Most regular exercisers only gain a few pounds (kilograms) of muscle. That is not enough to make a big difference in the number of calories you burn. Plus, when not in active use, muscles burn very few calories. Most of the time, your brain, heart, kidneys, liver, and lungs account for most of your metabolism.
Experts say weight training is the best way to crank up your resting metabolic rate. "As you get older, your resting metabolic rate drops, but weight training can rev it right back up again: A pound of muscle burns up to nine times the calories a pound of fat does," explains fitness expert Westcott. In fact, a woman who weighs 130 pounds and is muscular burns more calories than a sedentary 120-pound woman of the same height. Regular strength training can increase your resting metabolic rate anywhere from 6.8 to 7.8 percent. (That means that if you weigh 120 pounds, you could burn around 100 more calories a day, even when you're just watching TV.)
Whenever possible, slice each of your workouts into two smaller sessions. For example, do a 15-minute weight-lifting session in the morning, then do your 30-minute walk on your lunch hour or at night. You'll burn an extra 100 to 200 calories that day, explains Kelly Tracy, M.A., fitness coordinator at Duke University Diet and Fitness Center. Don't have time? Just add in some stair climbing or short walks throughout the day. Even small bursts of activity are enough to get your metabolism revved, according to a study in the scientific journal Nature. "I call it the mini stoke: For five minutes out of every hour, get up and do something, even if it's just walking around your office," says professor of medicine Peeke. "You can end up burning a couple of hundred extra calories.
Fuel your body with wholesome, nutritious foods, and limit your intake of refined carbs (anything sugary or white-flour based). To maximize the calories burned through digestion and stave off hunger, get plenty of complex carbs (fruits, vegetables and beans) and eat a little protein with every meal. It doesn't need to be meat; nuts, lowfat dairy, tofu, and beans are all good vegetarian protein sources.
Activity. Aerobic exercise helps you burn calories, and strengthening exercises (resistance training) can help you build and maintain muscle mass. Having more muscle causes you to burn more calories even while at rest (your resting metabolic rate). Keep in mind that building more muscle to burn calories is much more difficult than burning calories through aerobic activities.
Capsaicin, present in spicy foods like chili and red pepper flakes, might boost metabolism by up to 8 percent. As always, don’t use this as an excuse to eat unhealthier foods like greasy takeout. “Sprinkle on red pepper flakes on eggs in the morning,” advises Gans. “You could even make fish, chicken, or lean beef a little spicier for dinner.” Look out for these common foods that are messing with your metabolism.
Iron deficiencies can slow down your metabolism. Do you know what’s got plenty of it? Lean meat. Eating three to four daily servings of iron-rich foods will help keep your inner furnace burning. Fortified cereals, dried fruit, and dark leafy greens will get you on your way to meeting your iron goals, but lean meat—with its high muscle-building protein content—will be doubly useful in revving up your metabolism.
In a study conducted by Swiss and German researchers, lucky participants ate about 1.5 ounces of dark chocolate daily for two weeks. Ultimately, these chocolate nibblers had lower stress-hormone levels and a more regulated metabolism than a control group. Scientists speculate that chemicals in cocoa, such as flavonoids, play a role in regulating metabolism by alleviating stress that can cause your fat-burning engines to go on the fritz. Should you think this is a license to go wild, take heed: We’re talking small amounts of high-quality dark chocolate. Researchers say 1.5 ounces is enough.
A 2003 study in the International Journal of Obesity demonstrated that a low-calorie diet that’s rich in almonds could help people shed weight. Not only do the good monounsaturated fats in almonds have an effect on insulin levels, say scientists, but also give dieters a feeling of fullness, meaning that they are less likely to overeat. So stock your pantry with almonds, walnuts, and nut butter.
Stop obsessing over numbers. Quality over quantity becomes key for optimizing mitochondria. That said, if you’d like to know how much you should be eating, calculate your resting metabolic rate (RMR) or the total number of calories your body needs to survive at complete rest. If you eat fewer calories than your RMR, your body thinks it is starving. Calculating your RMR is easy. If you are average size, take your weight in pounds and multiply by 10. If you are very muscular and lean, multiply your weight by 13. If you are very overweight, multiply it by 8. Eating less than your RMR means your body goes into starvation mode.
