As people enter their forties and fifties, muscle mass starts to decline because of aging and, in some cases, decreased activity levels. Muscular atrophy can also occur because of health conditions, such as joint pain. As we age, it’s important to increase or maintain muscle mass through strength training, not only because it helps burn calories, but also because muscle mass is essential for strength and balance.
3. Practice “glycogen depletion” and repletion. Once you get the hang of eating as described in rule #1, you have to start manipulating your carbohydrate intake. The key is to keep it simple: on days you don’t workout reduce carbohydrate intake, on days you do workout increase it. Doing this is like applying a blow torch to your arm fat. Just make sure you don’t go into ketosis a la Atkins—research has shown that total carbohydrate elimination is NOT necessary for maximum toning. Not to mention, the acidic breath you get from ketosis stinks!
Bend your knees to lower down into a split squat. Your left knee should ideally form a 90-degree angle so that your thigh is parallel to the ground, and your right knee is hovering above the floor. (Quick position check: your left foot should be stepped out far enough that you can do this without letting your left knee go past your left toes—if you can't, hop your left foot out a bit farther away from the bench.)
We've got some happy news that will rev up your workout routine: The moment you head out on your run, launch into your Spinning class, or start your Pilates session, the benefits of exercise kick in. "We see changes in the body within seconds," says FITNESS advisory board member Michele Olson, PhD, professor of exercise physiology at Auburn University at Montgomery in Alabama. Your heart rate increases, and blood is delivered to your muscles. You start burning calories for fuel. And you get an almost immediate mood boost.
Emerging research suggests that it doesn’t take much movement to get the benefits. “We’ve been interested in the question of, How low can you go?” says Martin Gibala, an exercise physiologist at McMaster University in Ontario. He wanted to test how effective a 10-minute workout could be, compared to the typical 50-minute bout. The micro-workout he devised consists of three exhausting 20-second intervals of all-out, hard-as-you-can exercise, followed by brief recoveries. In a three-month study, he pitted the short workout against the standard one to see which was better. To his amazement, the workouts resulted in identical improvements in heart function and blood-sugar control, even though one workout was five times longer than the other. “If you’re willing and able to push hard, you can get away with surprisingly little exercise,” Gibala says. Exercise can have a number of emotional benefits. Stress can be caused by elevated levels of the hormones cortisol, adrenaline, and norepinephrine. Exercise lowers these hormones, and increases serotonin, otherwise known as the happy hormone, which helps reduce stress. Working out can help keep depression and anxiety at bay. Plus, coping with mood disorders that are often associated with stress can be a little bit easier when you are in good physical shape.
Get down on all fours with your knees placed directly below your hips and palms placed directly below your shoulders. Now, raise your right arm forward and stretch your left leg backward at the same time. Create a tension in your back by flexing your foot. Hold the position for a few seconds and then come back to the starting position. Repeat the same using your left arm and right leg. Repeat 15 to 20 times on both sides.
Step forward with the left foot and lower into a lunge, keeping the front knee behind the toe. Push into the heel to step back and immediately step out to the left and into a squat. Press back to start and take the left leg back into a reverse lunge, again keeping the front knee behind the toe. Bring the left leg back to start and repeat for all reps before switching sides.
HOW TO DO IT: Assume a staggered squat position with your right leg forward (heel flat) and your left leg staggered behind on its toes, so that the front of your foot is aligned with your right heel. Push your hips back and down as far as you can while staying upright throughout the movement. Walk forwards taking short, choppy steps for 30 to 60 seconds.
You're protecting yourself against colds, flu, you name it. Exercise elevates your level of immunoglobulins, which are proteins that help bolster your immune system and ward off infection. "Every sweat session you do can help strengthen your immune function for about 24 hours," says Cedric Bryant, PhD, chief science officer for the American Council on Exercise.
This may be the most worthwhile reason for exercising there is. Studies have shown how people who exercise are at a significantly reduced risk of developing dementia like Alzheimer’s disease. And even for people who start exercising relatively late in life, brain volume can actually increase over time, as can scores on memory tests, compared to people who don’t exercise (their brains shrunk over time, which is normal part of aging).
For the greatest overall health benefits, experts recommend that you do 20 to 30 minutes of aerobic activity three or more times a week and some type of muscle strengthening activity and stretching at least twice a week. However, if you are unable to do this level of activity, you can gain substantial health benefits by accumulating 30 minutes or more of moderate-intensity physical activity a day, at least five times a week.
Endorphins are hormones in the brain associated with a happy, positive feeling. A low level of endorphins is associated with depression. During exercise, plasma levels of this substance increase. This may help to ease symptoms of depression. A recent National Health and Nutrition survey found that physically active people were half as likely to be depressed.
HOW TO DO IT: Start in a high plank. Push your hips back without arching your lower back until your knees flex to about 90 degrees. Pause for a beat, then explosively extend through your knees, ankles and hips while also pulling with your upper back as you lower into the bottom of a push-up. Keep your elbows tucked into your sides to protect your shoulders. Skip the push-up and just maintain a hold if you need it to be easier.
Exercise reduces risks for serious illness. Exercise reduces people's chances of developing and dying of illnesses such as heart disease. It does this by lowering illness risk factors such as triglyceride and overall cholesterol levels, while improving the level of HDL (the "good" cholesterol which is thought to reduce the risk of heart disease). Weight-bearing exercise and strength training activities help to maintain or increase bone mass, reducing a person's risk for osteoarthritis and associated bone fractures. Regular exercise also lowers resting blood pressure rates for hours after an exercise session is over. In addition, moderate exercise may significantly reduce the risk of developing type II diabetes. Arthritics who exercise often experience more strength and flexibility in their affected joints as well as a reduced pain levels. Furthermore, exercise may delay or prevent the development of arthritis in other joints. Regular walking of over a mile a day has been shown to reduce the risk of stroke significantly. Exercise even appears to reduce the risk of developing some cancers, especially cancers of the breast and colon.
Use small weights to do weighted punches. Pick up a small, 1 or 2 pound weight in each hand and stand with your feet hip-width apart. Bring your hands up in front of your face with your palms facing each other. Punch your right fist forward without locking your arm, then quickly pull it back as you shoot your left fist upward. Alternate the exercise this way for 60 seconds, as fast as you can.
A new study from her lab shows that a 20-minute moderate workout has measurable effects on the immune system: Participants were asked to walk or jog on a treadmill, depending on their fitness level. They measured levels of TNF, an inflammatory marker, before and after the exercise, and found that there was a 5% reduction in the number of immune cells that produced the marker.
